How to build a strength workout that actually works

The most common way a training plan fails is not that it was the wrong plan. It is that the person running it had no idea what weight to put on the bar, so they guessed low, guessed low again the next week, and eight weeks later were still guessing low.

Prescription is the unglamorous half of training. Which exercises, in what order, for how many sets, at what weight, on which days. None of it is complicated once you have a process, and the process starts with knowing roughly what you can lift.

Finding your working weights without a max attempt

A one-rep max is the cleanest measure of strength there is: the heaviest weight you can lift once with acceptable technique. The standard protocol is straightforward — general warm-up, then a ladder of progressively heavier sets with fewer reps each, then single attempts with two to five minutes between them, climbing until an attempt fails. A trained lifter usually finds it within three to five attempts.

The catch is the safety requirement. A true max attempt needs a rack with adjustable safety pins set at the right height, or a competent spotter who has actually been briefed on how you want to be spotted, or ideally both. On a bench press, you also need the discipline to never lift alone at a true maximum. If those conditions are not in place, do not test a max. This is not a hedge — it is the one place in beginner training where the downside is genuinely serious.

Most people do not need a true max anyway. Two alternatives get you close enough.

Test a three-to-five rep max instead. Work up to the heaviest weight you can do for three to five solid reps. Then use a prediction equation — the common ones, like the Epley and Brzycki formulas, all take your weight and reps and estimate a single. In the three-to-five range these estimates are reasonably accurate.

Above about ten reps, they fall apart. Predicting a max from a set of twenty is not a measurement, it is a guess with decimal places, and it will usually overestimate. If someone tells you their max based on a rep-out set of fifteen, treat that number as decorative.

Or anchor to reps in reserve. Pick a weight, do your prescribed reps, and ask how many more you could have done. If the answer is more than three or four, add weight next set. This takes two or three sessions to dial in and requires no testing day at all. For anyone in their first year, it is the better option.

The tests worth repeating

Strength is not the only thing worth measuring, and the other tests are cheap.

Push-ups to technical failure. Stop when your hips sag or your range shortens, not when your arms give out. It is a good measure of upper-body endurance and it costs nothing to retest.

A plank held to failure. Useful as a baseline, with a real ceiling. Once someone can hold a plank past about two minutes, further time tells you almost nothing about trunk function and mostly measures tolerance for discomfort. At that point, make it harder — add load, lift a leg, move to a suitcase carry — rather than adding minutes.

Vertical jump. The most useful single test most people never run. It measures the ability to produce force quickly, and power declines with age earlier and faster than maximal strength does. A jump number that is holding steady in your forties and fifties is meaningful information.

Medicine ball throw. Same idea for the upper body and trunk. A seated chest pass or an overhead throw for distance, measured against a wall or down a marked strip, retested every couple of months.

Run these on the same day of the week, at roughly the same time, after the same warm-up. A test performed under different conditions is not a comparison.

What a good session looks like, start to finish

Sessions have an order, and the order is not arbitrary. Everything that requires the most skill and the most force goes while you are freshest.

General warm-up, about five minutes. Raise your body temperature and heart rate with something easy and continuous — bike, rower, easy jog, sled push. The goal is warm, not tired.

Movement prep, about five minutes. A handful of drills for the joints you are about to load. Before squatting: bodyweight squats, leg swings, ankle rocks. Before pressing: band pull-aparts, arm circles, a few push-ups.

A note on static stretching here. Holding a long static stretch right before a maximal effort does produce a small, short-lived reduction in force output. That finding is real and it has been dramatically overstated — the effect is small, it fades within minutes, and it mostly shows up with long holds immediately before a max attempt. If a thirty-second calf stretch helps you get into a better squat position, take it. Just do the stretching before your ramp-up sets, not between your heaviest ones.

Specific ramp sets. Work up to your first working weight in the exact lift you are about to do. For a 185-pound working set: the empty bar for eight, 95 for five, 135 for three, 165 for one, then start. This is warm-up and technical rehearsal at the same time.

Main lift. One, occasionally two, big compound movements. The lowest reps and longest rest in the session. Two to three minutes between sets, minimum.

Accessory work. Two to four exercises covering the patterns the main lift missed, at moderate loads and moderate reps, with shorter rest. This is where single-leg work, rows, presses, and direct arm or calf work live.

Conditioning or carries, last. Sleds, carries, intervals. Putting these first will wreck the quality of everything after them.

Which template fits your week

The right template is decided by how many days you can genuinely commit to, not by what your favorite lifter does.

Two or three days a week: full body. Every session covers a squat or hinge, a push, a pull, and something unilateral or a carry. Each muscle gets trained two to three times a week, which is exactly where the frequency evidence points. This is the correct answer for the overwhelming majority of people starting out.

A workable three-day version:

Day A — Squat, 3 sets of 5. Bench press, 3 sets of 5. Row, 3 sets of 8. Split squat, 2 sets of 10 per leg. Farmer's carry, 3 trips.

Day B — Romanian deadlift, 3 sets of 6. Overhead press, 3 sets of 6. Lat pulldown or pull-up, 3 sets of 8. Leg curl, 2 sets of 12. Plank variation, 3 sets.

Day C — Deadlift, 3 sets of 3. Incline press, 3 sets of 8. Cable row, 3 sets of 10. Step-up, 2 sets of 10 per leg. Sled push, 4 trips.

Run A, B, C with a rest day between each, add small amounts of weight when all sets hit their target reps, and hold this for at least twelve weeks.

Four days a week: upper–lower. Two upper-body days, two lower-body days. It buys you more volume per session for each area while keeping frequency at twice a week. This is the natural next step once three full-body days start running long.

Five or six days: a body-part split. These work. They are not magic, and they are not more advanced in any meaningful sense. A split exists to distribute a large amount of weekly volume across more sessions so no single session is unmanageable. If your weekly volume does not require that, a split just spreads a small amount of work very thin. It has nothing to do with confusing your muscles, which is not a real phenomenon.

Pick the template that matches the days you will actually show up, then stay on it long enough to find out whether it worked.
